Yoga for Weight Loss — A 20-Minute Daily Plan for Beginners

A realistic look at yoga for fat loss: which styles burn more, a 20-minute beginner sequence, and how to combine yoga with walking and diet for results.

Beginner yoga sequence for weight loss

The honest truth about yoga and weight loss

Gentle hatha yoga alone burns 120–180 calories in 30 minutes — not a fat-burning furnace. But the right style, paired with diet and daily walking, absolutely creates a deficit and — more importantly — lowers cortisol, which is the real reason many women can't lose belly fat.

20-minute daily sequence

  • 5 min Surya Namaskar — 5 rounds slow, then 3 rounds faster.
  • 3 min Virabhadrasana (Warrior I & II) — 30 sec each side, 2 rounds.
  • 3 min Utkatasana (Chair pose) — 30 sec hold × 6.
  • 3 min core: Navasana + leg raises + plank.
  • 3 min twists: Ardha Matsyendrasana + Bharadvajasana.
  • 3 min cooldown: Balasana + Shavasana + 5 deep breaths.

How to actually see results

Do this 5 days a week, add a 30-minute walk daily, keep protein at 1g per kg body weight, and sleep 7 hours. In 8 weeks you'll see a clearly slimmer waist and much better strength — even without a gym.

Frequently asked

Which yoga style burns most?
Vinyasa flow and Ashtanga — 300–450 kcal per hour. Hatha and Yin are more for flexibility and stress.
Best time to practise?
Empty stomach in the morning is ideal. Evening also works — leave 2 hours after a meal.
Can I do it during periods?
Yes — skip inversions and deep twists on days 1–2. Gentle stretches actually reduce cramps.
