PCOS Diet Plan — What to Eat, What to Avoid, and a 7-Day Indian Meal Plan

PCOS in one line

PCOS is a hormonal condition rooted in insulin resistance. What you eat directly changes insulin, which changes androgens, cycles, weight, skin and mood. Food is the single most powerful lever.

Core rules of a PCOS-friendly plate

  • Protein first: 25–30g per meal (paneer, eggs, chicken, fish, tofu, sprouts, dal).
  • Low-GI carbs only: millets (jowar, bajra, ragi), oats, quinoa, whole wheat, brown rice — no maida, sugar, white bread.
  • Healthy fats every meal: soaked almonds, walnuts, flaxseed, chia, ghee, olive oil.
  • Fiber 30g/day: veg, dal, fruit — slows sugar spikes.
  • Anti-inflammatory add-ons: turmeric, cinnamon, methi seeds (soaked overnight), amla.
  • 3 meals + 1 snack, no grazing — gives insulin time to reset.

7-day Indian meal plan (sample)

Day 1 — Breakfast: veg besan chilla + curd. Lunch: 2 jowar rotis + palak paneer + salad. Snack: apple + almonds. Dinner: grilled fish/tofu + sautéed veg.

Day 2 — Breakfast: oats upma with veg + boiled egg. Lunch: brown rice + rajma + kachumber. Snack: buttermilk + roasted chana. Dinner: moong dal khichdi + curd.

Day 3 — Breakfast: ragi dosa + coconut chutney. Lunch: 2 bajra rotis + chicken curry + salad. Snack: pear + walnuts. Dinner: paneer bhurji + stir-fried veg.

Days 4–7 rotate the same template — protein + low-GI carb + veg + healthy fat.

Avoid, seriously

Sugar, maida, sweetened drinks, packaged fruit juices, deep-fried foods daily, dairy in excess (if it worsens acne), and long fasting gaps (>5 hours) which spike insulin later.

Can I reverse PCOS with diet alone?
Diet + walking + sleep + stress care puts most women into remission within 3–6 months. Medication (if prescribed) works far better alongside these habits.
Is intermittent fasting good for PCOS?
A gentle 12:12 or 14:10 window helps insulin. Aggressive 18:6 fasting can worsen cortisol and cycles for many women — start gentle.
Should I stop dairy?
Not by default. Try 3–4 weeks without dairy if you have cystic acne or heavy bloating; if nothing changes, add it back.
